What this calculator does
Give it three times — when you woke up this morning, tonight's bedtime, and when you could lie down — and it answers the two questions that decide whether a nap helps or hurts: when to take it, and how long to make it.
The when comes from your body clock: alertness naturally dips about 6–8 hours after waking, which is why 2 PM feels the way it does even after a decent night.1 Napping inside that dip works with the grain. The tool also draws a hard line at the other end — any nap should finish at least 8 hours before bedtime, so it can't drain the sleep pressure tonight depends on.
The how long comes from sleep architecture, and it's where most naps go wrong.
The three nap lengths (and the gap between them)
20 minutes — the power nap. In the classic head-to-head study of nap lengths, the ~10–20 minute nap was the sweet spot: immediate gains in alertness and performance, no grogginess, benefits lasting up to a few hours.2 You wake easily because you never left light sleep. NASA's field research on strategic napping in flight crews found the same shape — brief planned naps measurably improved alertness and performance.3 This is the default for a normal day, which is why the calculator marks it recommended.
60 minutes — the recovery nap. After a genuinely short night, a longer nap buys you a block of deep slow-wave sleep — good for memory and for paying down real shortfall. The cost is sleep inertia: waking out of deep sleep leaves most people foggy for 15–30 minutes, sometimes longer.4 Take this one only when you can afford the groggy landing, and never right before something that needs a sharp mind.
90 minutes — the full cycle. One complete pass through the sleep stages, surfacing from light sleep on the far side. You get the deep-sleep benefit and a clean wake-up. The catch is finding ninety-plus quiet minutes — and the calculator will warn you if a full cycle from your start time would blow past the evening cutoff.
The gap between these options is the point: 30–45 minutes is the worst nap you can take.4 It's long enough to drop into deep sleep and short enough that the alarm lands in the middle of it. If your naps have taught you that "napping makes me feel worse," the length was probably the culprit, not the nap.
All three alarm times include about 10 minutes to actually drift off — a nap timed from lights-out, not from sleep onset, shortchanges you.
Using naps honestly
A nap is a bridge, not a foundation. If the afternoon dip occasionally catches you, a 20-minute nap inside your window is one of the best-evidenced quick fixes there is.1 But if you need long naps every day to get through, the nap is treating a symptom — run the sleep debt calculator and look at the week's arithmetic instead. One honest limit: cycle lengths and dip timing vary person to person — the windows here are good population defaults, not laws. Treat the alarm times as starting points and adjust by how you actually feel on waking.
