What it is

The two decisions that make or break a nap: the right time of day for your schedule, and alarm times for the three nap lengths that work.

How it works

The ideal window sits ~6–8 hours after waking (the natural circadian dip), capped so any nap ends at least 8 hours before bedtime. Alarm times add ~10 minutes to drift off plus 20 minutes (wake before deep sleep), 60 (deep-sleep recovery), or 90 (one full cycle).

What this calculator does

Give it three times — when you woke up this morning, tonight's bedtime, and when you could lie down — and it answers the two questions that decide whether a nap helps or hurts: when to take it, and how long to make it.

The when comes from your body clock: alertness naturally dips about 6–8 hours after waking, which is why 2 PM feels the way it does even after a decent night.1 Napping inside that dip works with the grain. The tool also draws a hard line at the other end — any nap should finish at least 8 hours before bedtime, so it can't drain the sleep pressure tonight depends on.

The how long comes from sleep architecture, and it's where most naps go wrong.

The three nap lengths (and the gap between them)

20 minutes — the power nap. In the classic head-to-head study of nap lengths, the ~10–20 minute nap was the sweet spot: immediate gains in alertness and performance, no grogginess, benefits lasting up to a few hours.2 You wake easily because you never left light sleep. NASA's field research on strategic napping in flight crews found the same shape — brief planned naps measurably improved alertness and performance.3 This is the default for a normal day, which is why the calculator marks it recommended.

60 minutes — the recovery nap. After a genuinely short night, a longer nap buys you a block of deep slow-wave sleep — good for memory and for paying down real shortfall. The cost is sleep inertia: waking out of deep sleep leaves most people foggy for 15–30 minutes, sometimes longer.4 Take this one only when you can afford the groggy landing, and never right before something that needs a sharp mind.

90 minutes — the full cycle. One complete pass through the sleep stages, surfacing from light sleep on the far side. You get the deep-sleep benefit and a clean wake-up. The catch is finding ninety-plus quiet minutes — and the calculator will warn you if a full cycle from your start time would blow past the evening cutoff.

The gap between these options is the point: 30–45 minutes is the worst nap you can take.4 It's long enough to drop into deep sleep and short enough that the alarm lands in the middle of it. If your naps have taught you that "napping makes me feel worse," the length was probably the culprit, not the nap.

All three alarm times include about 10 minutes to actually drift off — a nap timed from lights-out, not from sleep onset, shortchanges you.

Using naps honestly

A nap is a bridge, not a foundation. If the afternoon dip occasionally catches you, a 20-minute nap inside your window is one of the best-evidenced quick fixes there is.1 But if you need long naps every day to get through, the nap is treating a symptom — run the sleep debt calculator and look at the week's arithmetic instead. How long should a nap be?+

For most people, most days: about 20 minutes. A 10–20 minute power nap improves alertness and mood almost immediately and you wake clear-headed, because you never enter deep sleep. A 60-minute nap adds deep sleep (good after a genuinely short night) but you pay for it with 15–30 groggy minutes on waking. A 90-minute nap runs one complete sleep cycle, so you surface from light sleep feeling clear again. The one to avoid is the 30–45 minute middle ground — long enough to enter deep sleep, too short to finish it.

What is the best time of day to nap?+

About 6–8 hours after you wake up, which for most schedules lands in the early afternoon — the natural dip in circadian alertness that many cultures built a siesta around. Napping in that window works with your body clock. Much later and two things go wrong: the nap gets deeper and groggier, and it eats into the sleep pressure you need to fall asleep tonight.

Why do I wake up from naps feeling worse?+

That heavy, disoriented feeling is sleep inertia — waking directly out of deep (slow-wave) sleep. It is almost always a length problem: naps of 30–60 minutes drop you into deep sleep and the alarm pulls you out of the middle of it. Fix it by going shorter (wake at ~20 minutes, before deep sleep starts) or longer (~90 minutes, after the cycle completes). The calculator’s alarm times are built around exactly this.

Will napping ruin my sleep at night?+

It can, if the nap is late or long — sleep at night is driven by sleep pressure that builds across the day, and a long evening nap spends it early. That’s why the calculator caps your window so any nap ends at least 8 hours before bedtime. A short early-afternoon nap leaves nighttime sleep essentially untouched for most people. One caveat: if you’re working on insomnia, most sleep programs suggest skipping naps entirely while you rebuild the night.

Is needing a nap every day a bad sign?+

Wanting a brief afternoon nap is normal biology — the circadian dip is real. But needing long naps daily to function usually means you’re carrying sleep debt, and the nap is servicing the interest rather than paying the principal. Run your last week through the sleep debt calculator; if the number is large, the durable fix is at night, not at 2 PM.

Does a "coffee nap" actually work?+

There’s reasonable evidence for it: caffeine taken immediately before a ~20-minute nap starts absorbing while you doze, so you wake as it kicks in — the nap clears some adenosine and the caffeine blocks what’s left.
